Band Pull-Apart Benefits: Better Posture at Your Desk

October 16, 2026•4 min read

The band pull-apart is an exercise where you hold a resistance band in front of you and pull it apart until it touches your chest, and it is a must because it strengthens the upper back muscles that most desk workers barely use. It takes a few minutes, needs only a cheap band, and can be done at home or even in the office. It is one of the exercises I give clients who spend long hours on laptops.

Why the band pull-apart is a must

The pull-apart works the muscles at the back of your shoulders and between your shoulder blades: the rear deltoids, the rhomboids and the middle and lower traps. These muscles pull your shoulders back and hold your shoulder blades in a good position.

The movement pattern is horizontal pulling with the arms wide, sometimes called horizontal abduction. Most of us spend our days with our arms in front of us: typing, driving, scrolling. Pull-aparts train the opposite direction, which helps balance things out.

They are similar to the face pull and the rear delt fly, but easier to set up anywhere.

How it helps in everyday life

  • Sitting taller at your desk without feeling like you are fighting to hold yourself up.

  • Carrying a backpack or handbag without your shoulders rounding forward.

  • Holding a baby or child for longer without your upper back aching.

  • Driving long distances with less stiffness between the shoulder blades.

  • Better shoulder position in sports like swimming, tennis and golf.

Many of my clients like doing a set or two between meetings as a quick reset.

What it can help prevent

Exercise is only one part of the picture, but strengthening the upper back is linked with:

  • Rounded shoulders and slouching: stronger upper back muscles make it easier to hold a more upright position, which many people find more comfortable.

  • Upper back and neck stiffness: moving and loading these muscles regularly can help ease the stiffness that builds up from sitting.

  • Shoulder niggles: balancing pushing work like push-ups and bench press with pulling work is commonly recommended to help keep shoulders healthy.

  • Loss of strength with age: the upper back is one of the areas that weakens if ignored, which can affect posture later in life.

Who it suits (and who should be careful)

Band pull-aparts suit nearly everyone: complete beginners, office workers, older adults and experienced lifters who use them as a warm-up. Because the resistance is light and adjustable, they are very low risk.

Be careful if you have a current shoulder injury or pain when moving your arms out to the side. Use a lighter band and a smaller range. If you have ongoing neck or shoulder pain, or symptoms like numbness or tingling in the arms, see your GP or a physio first.

How to start safely

  1. Choose a light band. You should be able to do 15 reps with control.

  2. Stand tall, hold the band at shoulder height with straight arms, hands about shoulder width apart.

  3. Pull the band apart by moving your hands out to the sides, squeezing your shoulder blades together, until the band touches your chest.

  4. Keep your ribs down and do not arch your lower back or shrug your shoulders.

  5. Return slowly. Start with 2 to 3 sets of 12 to 20 reps, three or more times a week. They also work well as part of your warm-up before lifting.

Easier version: use a lighter band or hold it with your hands further apart.

Harder version: use a thicker band, hold your hands closer, or pause for two seconds with the band touching your chest.

FAQs

Do band pull-aparts fix posture?

They can help by strengthening the muscles that hold you upright, but posture also depends on habits like how long you sit and how often you move. Think of them as one useful tool rather than a fix on their own.

How often should I do band pull-aparts?

Because they are light, most people can do them three to five times a week. A couple of sets most days is a common approach.

What resistance band is best for pull-aparts?

A light, long loop band or a band with handles both work. Start light enough that you can do 15 reps cleanly with your shoulders down.
