Dumbbell Workout at Home: Full Body Plan With One Pair

October 29, 2026

A dumbbell workout at home is one of the most efficient ways to build strength if you cannot get to a gym. One pair of dumbbells covers every major muscle group, as long as you know how to make the same weight feel harder week after week.

That last part is where most home plans fall down. This one is built around a single pair, so I will show you the full body session, how to pick the weight, and the tricks I use with clients to keep progressing without buying a whole rack.

Which dumbbells to buy for home training

With only one pair, choose a weight that is challenging for your legs but still manageable for your shoulders. As a rough guide:

  • Most women new to lifting: 2 x 6-8kg.
  • Most men new to lifting: 2 x 10-14kg.
  • Some experience: go one step heavier than you think.

Adjustable dumbbells are worth the money if you have the budget, because you can change the load for each exercise. If you buy fixed ones, you will lean on tempo and reps instead, which I cover below.

Warm-up: 5-6 minutes

  1. March on the spot or step-ups on the bottom stair: 1 minute.
  2. Bodyweight squats: 10 reps.
  3. Hip hinges with hands on hips: 10 reps.
  4. Push-ups against a wall or kitchen worktop: 8 reps.
  5. Reverse lunges: 5 each leg.
  6. Your first exercise with the dumbbells at half the reps.

Split the session into two pairs of supersets and a finisher. Do move A, then move B, rest 60-75 seconds, and repeat for the sets listed. It takes about 35 minutes.

Superset 1

  • A. Goblet squat (one dumbbell held vertically at the chest): 3 x 10-12
  • B. One-arm dumbbell row: 3 x 10 each side. Brace a hand on a chair or bed. See my dumbbell row guide for the set-up.

Superset 2

  • A. Dumbbell Romanian deadlift: 3 x 10. Soft knees, hips back, dumbbells slide down your thighs. More on the Romanian deadlift here.
  • B. Floor press: 3 x 10. Lie on your back, elbows touch the floor, press up. A good home swap for the bench press.

Superset 3

  • A. Reverse lunge: 3 x 8 each leg, dumbbells at your sides.
  • B. Seated or standing shoulder press: 3 x 8-10. The dumbbell shoulder press works best with a tight core and ribs down.

Finisher

  • Farmer's carry: walk up and down the hallway for 3 x 40 seconds.
  • Dead bug: 2 x 8 each side, slow.

How to progress when your dumbbells feel too light

This is the main problem with home training. Once 3 x 12 feels easy, do not just go to 3 x 25. Endless reps build endurance but stop building much strength. Use these in order:

  1. Add reps up to 15, then move on to another method.
  2. Slow the lowering phase to 3-4 seconds. A goblet squat with a 4-second descent is a very different exercise.
  3. Add a pause of 2 seconds at the hardest point, such as the bottom of the squat or the top of the row.
  4. Go single-leg or single-arm. Swap goblet squats for Bulgarian split squats with your back foot on the sofa, and the Romanian deadlift for a single-leg version. The same weight now loads each leg on its own.
  5. Use 1.5 reps, for example squat down, come halfway up, go back down, then stand fully. That counts as one rep.

Only when you have used all of these is it time to buy heavier dumbbells.

A weekly plan using one pair of dumbbells

Most people do best on three full body sessions a week. For example:

  • Monday: the full workout above.
  • Wednesday: same workout, but use the tempo method on every lift.
  • Friday: same workout with single-leg and single-arm swaps.
  • Other days: walk 30-45 minutes.

Write down every weight, set and rep. Next time, try to beat one number. That simple habit is what separates a home routine that works from one that stalls in a month. If you would rather start with no kit at all, the SYP home workouts series runs from level 1 to level 10 and pairs well with this plan.

Frequently asked questions

Can you build muscle with just dumbbells at home?

Yes. Muscle grows when you train close to failure and keep making the work harder over time. Dumbbells let you do that through extra reps, slower tempo, pauses and single-limb moves. Eat enough protein, sleep well and train each muscle two or three times a week. Most beginners make good progress for months with one decent pair.

How heavy should my dumbbells be?

Choose a weight you can lift for 8-12 controlled reps on squats and rows with two reps left in reserve. For most beginners that is 6-8kg each for women and 10-14kg each for men. Pressing overhead will feel harder, so use slower reps or fewer reps on that move rather than buying a lighter pair.

Is a 30 minute dumbbell workout enough?

For most people, yes. Thirty to forty minutes of supersets, three times a week, covers the UK guideline of strength work on at least two days. The key is effort and progression, not session length. Keep rest periods honest, track your numbers, and add some walking on the other days for general health.

Should I do full body or split dumbbell workouts at home?

Full body is usually better for beginners and busy people because each muscle gets trained several times a week, and missing a session does not leave a body part untouched. Splits like upper and lower work too, but they suit people training four or more days a week with heavier dumbbells or more experience.
