How to Fix Rounded Shoulders: A Simple 4-Week Routine

October 29, 2026

If you have caught your reflection and noticed your shoulders sitting forward, you are not alone. How to fix rounded shoulders comes down to three things done consistently: stretch the tight muscles at the front, strengthen the weak muscles at the back, and change the desk and phone habits that pulled you there in the first place.

Below I explain why shoulders round forward, how to check yours, and a simple 4-week plan you can follow at home or in the gym. It takes about 15-20 minutes, three times a week, plus a few small changes to your working day.

Why shoulders round forward

Rounded shoulders are usually a habit, not a fault in your body. Your body adapts to the positions you spend the most time in. For most busy professionals, that means:

  • Long hours at a desk with arms reaching forward to a keyboard and mouse.
  • Looking down at a phone or laptop for hours a day.
  • Driving and commuting, again with arms in front.
  • Training that is all "push", such as lots of bench press and push-ups with very little rowing.
  • A stiff mid-back, which makes it hard to sit up tall even when you try.

Over time the chest and front shoulder muscles get used to being short, and the muscles between and below your shoulder blades get used to doing little. None of this is dangerous on its own, but many people find it feels stiff and looks less confident than they would like.

One note of caution: if you have shoulder pain, neck pain, pins and needles or numbness in your arms, or a very fixed curve in your upper back, see your GP or a physiotherapist before starting. Some causes of a rounded upper back need medical assessment.

A quick self-check

Stand relaxed in front of a mirror with your arms hanging by your sides. Look at your hands:

  • If your knuckles face forward, your shoulders are probably rolled in.
  • If your thumbs face forward and your palms face your thighs, that is closer to neutral.

Next, stand with your back against a wall, heels a few centimetres away. Can the back of your head touch the wall without tipping your chin up? Can you raise your arms overhead and touch the wall with your hands? If both are hard, a stiff mid-back and tight chest are likely part of the picture.

Step 1: stretch the front

These open up the chest and front shoulders that pull you forward.

  • Doorway pec stretch - forearms on a door frame at shoulder height, step through until you feel a stretch across the chest. Hold 30 seconds, 2-3 times. My pec doorway stretch guide shows the different arm heights.
  • Thoracic rotation - lie on your side with knees bent and open your top arm across your body. 8 slow reps each side. See the thoracic rotation exercise for setup tips.
  • Foam roller extension - lie with a foam roller across your mid-back, hands supporting your head, and gently extend over it at a few spots. 30-60 seconds.

Step 2: strengthen the back

Stretching gives you range. Strength lets you hold it.

  • Wall angels - back against a wall, slide your arms up and down like a snow angel. Many people find these surprisingly hard because a stiff mid-back and tight chest stop the arms reaching the wall. That is normal; go only as far as you can. More in my wall angel guide.
  • Face pulls - great for the rear shoulders and rotator cuff. My face pull benefits guide covers the technique.
  • Band pull-aparts - simple, quick and easy to do at your desk.
  • Rows - dumbbell rows, seated cable rows or inverted rows build the bigger back muscles.

How to fix rounded shoulders in 4 weeks: the routine

Do this three times a week on non-consecutive days. It fits easily before work or at lunch.

Week 1: learn the positions

  • Doorway pec stretch - 2 x 30 seconds
  • Thoracic rotation - 2 x 6 each side
  • Wall angels - 2 x 6, small range
  • Band pull-aparts - 2 x 15

Week 2: add strength

  • Stretches as week 1
  • Wall angels - 3 x 8
  • Face pulls or band face pulls - 3 x 12
  • Dumbbell row - 3 x 10 each side

Week 3: more volume

  • Doorway stretch - 3 x 30 seconds
  • Foam roller extension - 60 seconds
  • Wall angels - 3 x 10, slower
  • Face pulls - 3 x 15
  • Dumbbell or cable row - 4 x 10

Week 4: build it into your training

  • Keep the stretches as a warm-up before every upper body session.
  • Do at least as many sets of pulling (rows, face pulls) as pushing (presses, push-ups) each week.
  • Add a little weight to your rows when 10 reps feel easy.

After four weeks, most people find the movements feel easier and they sit taller with less effort. Keep going: posture changes are slow, and the habits matter more than any one routine.

Desk and phone habits

Exercise is maybe a third of the answer. The rest happens during your working day.

  • Set the top of your screen around eye level. A laptop stand and separate keyboard help a lot.
  • Keep your elbows close to your sides when typing rather than reaching forward.
  • Get up every 30-45 minutes. A short walk or a set of pull-aparts is enough.
  • Lift your phone towards eye level instead of dropping your head.
  • Vary your position. Even good posture becomes uncomfortable if you hold it all day.

Frequently asked questions

Can rounded shoulders be fixed?

For most people, yes, if they are caused by habits such as sitting and phone use. Stretching the chest, strengthening the upper back and changing your desk setup can make a clear difference over a few months. If the curve is fixed, painful or getting worse, see your GP, as some causes need medical assessment rather than exercise alone.

How long does it take to fix rounded shoulders?

Many people feel looser and more upright within 3-4 weeks of doing a routine three times a week. Lasting changes in how you naturally stand usually take two to three months or longer. The biggest factor is consistency, both with the exercises and with moving regularly during your working day.

Why are wall angels so hard?

Wall angels are hard because they need a mobile mid-back, a flexible chest and strong upper back muscles all at once. If you sit a lot, all three are often lacking, so your arms lift off the wall or your lower back arches. Start with a smaller range and the exercise usually gets easier within a few weeks.

Does sleeping position affect rounded shoulders?

It can play a small part. Sleeping curled on your side with your top shoulder rolled forward may add to stiffness for some people. A pillow that supports your neck and a pillow to hug can help keep your shoulders more open. Daytime habits and exercise have a much bigger effect than sleep position.
