Bodyweight Workout to Build Muscle: Level 7

October 27, 2026

SYP Home Workouts: Level 7 of 10. < Level 6 | All 10 levels | Level 8 >

This bodyweight workout to build muscle is where your home training changes gear. Levels 1-6 taught you to move well, built your base strength and got your fitness up with HIIT. Level 7 slows everything down on purpose, because slow, controlled reps with harder angles and more total sets are how you keep making your muscles work hard without a single dumbbell.

It is for people who have passed the Level 6 move-up test and now want more shape and strength in their legs, chest, back and glutes, not just a sweat. Each session takes about 35-40 minutes including the warm-up, three times a week.

Level 7 is part of my 10-level bodyweight ladder, a full programme you can do at home with no equipment, only a sofa, a sturdy table and a bit of floor.

Is Level 7 right for you?

You are ready to start here if you can already do the Level 6 move-up test:

  • All 4 rounds of the 40/20 HIIT circuit without stopping early on any exercise.
  • At least 8 good reps in every 40 seconds.
  • 10 burpees in under 60 seconds.
  • Full push-ups from your toes with a straight body, not just knee push-ups.

If full push-ups or split squats still feel shaky, spend another couple of weeks on Level 6, the bodyweight HIIT workout.

Safety first: if you have a heart condition, high blood pressure, recent surgery, are pregnant, or have joint pain, check with your GP before you start. Stop if you feel chest pain, dizziness or sharp joint pain.

What you need

A space about the size of a yoga mat, a sofa that will not slide (push it against a wall if needed), a sturdy table you can lie under for rows, and a mat or towel for the floor work. A clock or phone timer helps you keep honest rest periods.

Warm-up (5 minutes)

Do each move for 40 seconds, flowing from one to the next:

  1. March into a light jog on the spot
  2. Arm circles, forwards then backwards
  3. Bodyweight squats
  4. Hip hinges
  5. Walk-outs (inchworms)
  6. Alternating reverse lunges with a reach

The Level 7 workout: a bodyweight workout to build muscle

Do 4 sets of each exercise, taking 3 full seconds to lower on every single rep. Rest 60-90 seconds between sets. The six exercises are paired into 3 supersets: do A1, then A2, rest, and repeat for 4 sets before moving on to B1/B2, then C1/C2. The whole session takes about 35-40 minutes. Train 3 times a week on non-consecutive days, for example Monday, Wednesday and Friday.

  1. A1: Bulgarian split squat (back foot on sofa): 8-12 each leg
  2. A2: Decline push-up (feet on sofa): 8-12 reps
  3. B1: Single-leg hip thrust (shoulders on sofa): 10 each leg
  4. B2: Slow table row: 8-12 reps
  5. C1: Hollow body hold: 20-30 seconds
  6. C2: Cossack squat: 6 each side

Exercise demonstrations

Each animation shows one rep with the 3-second lowering, so watch the speed as well as the shape.

1. Bulgarian split squat (back foot on sofa)

How to do it: Stand about a big stride in front of the sofa and rest the top of your back foot on the seat. Breathe in and lower for a slow count of three until your back knee is just above the floor, keeping most of your weight on the front foot. Breathe out and drive up through the whole front foot.

Coach's tip: If your front heel lifts, you are too close to the sofa. Shuffle the front foot forward until your shin can stay fairly upright at the bottom.

Easier: Do a split squat with the back foot on the floor. Harder: Add a 2-second pause at the bottom of every rep.

2. Decline push-up (feet on sofa)

How to do it: Put your feet on the sofa and your hands on the floor slightly wider than your shoulders, body in one straight line. Breathe in and lower for three seconds until your chest is a few centimetres from the floor. Breathe out and press the floor away until your arms are straight.

Coach's tip: Squeeze your glutes and brace your stomach before every rep. With your feet raised, the hips love to sag, which puts the strain into your lower back instead of your chest and shoulders.

Easier: Feet on the bottom stair or a low step instead of the sofa. Harder: Pause for 2 seconds just above the floor.

More detail: Push-up benefits and technique

3. Single-leg hip thrust (shoulders on sofa)

How to do it: Sit on the floor with your upper back against the edge of the sofa seat, one foot flat on the floor and the other leg lifted. Breathe out and drive through the heel to lift your hips until your body is flat from shoulders to knee. Hold for a second at the top, then lower for three seconds.

Coach's tip: Keep your chin tucked and ribs down at the top. If you arch your lower back to get the hips higher, you lose the glute work you are after.

Easier: Keep both feet down, or go back to the single-leg glute bridge on the floor. Harder: Hold the top position for 3 seconds on every rep.

4. Slow table row

How to do it: Lie under a sturdy table and grip the edge with both hands, shoulder-width apart. Keep your body straight with heels on the floor, breathe out and pull your chest up to the table edge. Lower for a slow three seconds until your arms are straight.

Coach's tip: Think "elbows to back pockets" and squeeze your shoulder blades together at the top. Check first that the table cannot tip, and never use one with a loose or glass top.

Easier: Bend your knees with feet flat, which takes more of your weight. Harder: Straighten your legs fully and pause for 2 seconds at the top.

5. Hollow body hold

How to do it: Lie on your back, press your lower back firmly into the floor and lift your shoulders and legs off the ground. Reach your arms past your ears and hold a gentle banana shape. Breathe in short, steady breaths without letting your lower back peel up.

Coach's tip: The moment your lower back lifts off the floor, the set is over for your abs. Bend your knees or bring your arms forward rather than hold a bad position.

Easier: Tuck your knees in and keep your arms by your sides. Harder: Lower your legs and arms closer to the floor while keeping your back flat.

6. Cossack squat

How to do it: Stand with your feet very wide, toes slightly out. Breathe in and shift your weight to one side, bending that knee and sitting your hips back while the other leg stays straight with its toes pointing up. Lower for three seconds, then breathe out and push back to the middle before switching sides.

Coach's tip: Keep the heel of the bent leg flat on the floor. Only go as deep as you can without it lifting, and your depth will improve week by week.

Easier: Hold the back of a chair in front of you for balance. Harder: Hold the bottom for 2 seconds and reach your arms forward.

Your 2-3 week plan

  • Week 1: Learn the tempo. Use the bottom of each rep range (8 reps, 6 Cossacks each side, 20-second hollow hold) and take the full 90 seconds of rest. Count the 3-second lowering out loud if you need to.
  • Week 2: Add 1-2 reps to each set and cut rest towards 75 seconds. Push your hollow hold towards 25 seconds.
  • Week 3: Aim for the top of the ranges (12 reps on split squats, push-ups and rows, 30-second hollow hold) with 60 seconds of rest. If you hit everything, try the move-up test at the end of the week.

A simple week looks like this: Monday workout, Tuesday walk, Wednesday workout, Thursday walk, Friday workout, and a longer walk at the weekend. Walking on your off days helps you reach the UK guideline of at least 150 minutes of moderate activity a week, while the three sessions cover the strengthening work on at least 2 days.

When to move up to Level 8

You are ready for Level 8 when you can do all of these in one go, with good form:

  • 20 push-ups
  • 12 decline push-ups
  • 12 Bulgarian split squats each leg
  • A 30-second hollow hold

If you can't yet, stay on Level 7 for another week or two and keep chasing one more rep or a slightly slower tempo each session. Once you pass, move on to Level 8, the hard bodyweight workout.

Common mistakes

  • Rushing the lowering. The 3-second lowering is the whole point of this level.
  • Skipping the second exercise in a superset. Pairs are there to save time. Go straight from A1 to A2, then rest.
  • Sagging hips on decline push-ups. Brace hard, or lower the feet until you can hold a straight line.
  • Using a wobbly table for rows. Test it with your hands before you hang under it, every time.
  • Chasing reps with sloppy form. Eight slow, clean reps beat twelve fast, messy ones.

Frequently asked questions

Can you really build muscle with bodyweight exercises?

Yes, as long as the exercises are hard enough for you. Muscles respond to being worked close to their limit, and slow tempos, harder angles and single-leg work are how this bodyweight workout to build muscle keeps the challenge high without weights. Eating enough protein and sleeping well matter just as much as the sessions.

How many times a week should I do Level 7?

Three times a week on non-consecutive days, for example Monday, Wednesday and Friday. The rest days in between are when your muscles recover, so fill them with walking rather than more hard training.

Will this help me lose weight?

It helps, but weight loss mainly depends on a calorie deficit, meaning eating slightly less energy than you use. Strength training like this helps you keep and build muscle while you lose fat. Use my free calorie calculator to find a sensible daily target.

Can I do this if I'm over 40 or 50?

Yes. I specialise in coaching busy professionals over 30, and the slow, controlled style of Level 7 suits older trainees well. Start at the bottom of each rep range, take the full 90 seconds of rest, and check with your GP first if any of the safety points above apply to you.

Want a coach to take you further?

A bodyweight workout to build muscle can take you a long way, but a coach can spot what you can't see yourself, set the right rep targets for your body and keep your nutrition on track. On my 12-Week Body Transformation, clients lose 6-16kg in 12 weeks (average, results vary) and build 1.2-3kg of lean muscle, measured on InBody. If you are not in London, my online coaching gives you the same programming and weekly check-ins through the app.
