Calisthenics Progression: Level 10 Elite Bodyweight Workout

October 27, 2026

SYP Home Workouts: Level 10 of 10. < Level 9 | All 10 levels

This calisthenics progression is the top of the ladder: pistol squats, one-arm push-ups, wall handstand push-ups, full nordic curls and the L-sit, done at home with a wall, a sofa and two sturdy chairs. Level 10 is for people who have passed the Level 9 test and want to own the classic bodyweight strength skills rather than just chase more reps.

It is the final step of a 10-level bodyweight ladder you can do at home with no equipment. Everything you built in the earlier levels, from the first sit-to-stand to the archer push-up, comes together here. These skills take months to master, so expect to spend longer here than on any other level.

A session takes about 45-50 minutes including the warm-up. The reps are low, the rests are long and every set should be your best quality work.

Is Level 10 right for you?

Start here if you can already pass the Level 9 move-up test:

  • 5 archer push-ups on each side, body straight and no twisting.
  • 5 box pistols on each leg, touching the sofa lightly without dropping.
  • 3 smooth wall walks, up and down under control.
  • 6 nordic reps, lowering slowly and pushing back up.

If you are not there yet, go back to Level 9, the advanced bodyweight workout, for another two or three weeks. Skipping that base is the quickest way to hurt a shoulder or elbow.

Safety first: if you have a heart condition, high blood pressure, recent surgery, are pregnant or have joint pain, check with your GP before starting. Stop if you feel chest pain, dizziness or sharp joint pain.

What you need

A clear stretch of wall with a soft surface or mat at the base for handstand work, a sturdy sofa to hook your heels under for nordic curls, a cushion for your knees, two sturdy chairs of the same height for the L-sit, and a kitchen counter or sofa arm for incline one-arm push-ups. Make sure the chairs cannot slide.

Warm-up (5 minutes)

Do each movement for 40 seconds, moving straight from one to the next:

  1. March on the spot, building into a light jog on the spot.
  2. Arm circles, forwards then backwards.
  3. Bodyweight squats.
  4. Hip hinges, hands on hips, pushing your hips back.
  5. Walk-outs (inchworms), walking your hands out to a plank and back.
  6. Alternating reverse lunges with an overhead reach.

After the warm-up, do one easy practice set of the pistol and one-arm push-up using the easier versions.

The Level 10 workout: your calisthenics progression

Do 5 sets of each strength exercise, resting 2 minutes between sets. Finish all sets of one exercise before moving to the next, then end with the burpee to tuck jump finisher. The session takes about 45-50 minutes. Train 3 times a week on non-consecutive days, for example Monday, Wednesday and Friday.

  1. Pistol squat: 3-5 each leg
  2. One-arm push-up (incline first): 3-5 each arm
  3. Wall handstand push-up (partial range first): 3-5 reps
  4. Full nordic curl: 5 reps
  5. L-sit between two sturdy chairs: 10-20 seconds
  6. Burpee to tuck jump: 20 reps as a finisher

Exercise demonstrations

Each animation shows one rep with good form, so watch it a few times and copy the speed as well as the shape.

1. Pistol squat

How to do it: Stand on one leg with the other leg straight out in front and your arms reaching forward for balance. Sit down slowly, hips back then down, until your hamstring rests on your calf. Keep the heel planted, then drive up through your whole foot, breathing out as you stand.

Coach's tip: Most people lose balance backwards at the bottom. Reach your arms further forward and let your chest come over your knee rather than staying upright.

Easier: Go back to the box pistol, or hold a door frame lightly on the way up. Harder: Pause for 2 seconds at the bottom without relaxing.

2. One-arm push-up (incline first)

How to do it: Start with your hand on a kitchen counter or sofa arm, feet wider than hip-width and your free hand behind your back. Brace your stomach and glutes, lower your chest towards your hand with the elbow tucked close to your side, then press back up. Lower the surface over the weeks until you reach the floor.

Coach's tip: Do not let your hips rotate away. Squeeze the glute on the same side as the working arm to keep your body square.

Easier: Use a higher surface, or widen your feet further. Harder: Bring your feet closer together, or take 3 seconds on the way down.

3. Wall handstand push-up (partial range first)

How to do it: Kick or walk up into a handstand facing away from the wall, hands about shoulder-width and a hand's length from the wall. Lower your head towards a folded cushion under control, keeping your elbows angled slightly forward, then press back up to straight arms. Start with a thick stack of cushions and remove one as you get stronger.

Coach's tip: Make a triangle with your head and hands, so your head lands slightly in front of your hands rather than in line with them. That is the strongest pressing position.

Easier: Go back to pike push-ups with feet on the sofa. Harder: Work towards your head touching the floor with no cushion.

4. Full nordic curl

How to do it: Kneel on a cushion with your heels hooked firmly under the sofa. Squeeze your glutes so your body is straight from knees to head, lower forwards as slowly as you can, and before your chest reaches the floor, pull yourself back up using only your hamstrings. Breathe out as you come up.

Coach's tip: Keep your hips forward the whole way. The moment you bend at the hips, the rep gets easier and your hamstrings stop working.

Easier: Use a small push from your hands at the bottom. Harder: Pause just above the floor for 2 seconds before pulling back up.

5. L-sit between two sturdy chairs

How to do it: Place two sturdy chairs side by side, just wider than your hips. Put a hand on each seat, straighten your arms and push your shoulders down away from your ears. Lift your legs straight out in front so your body makes an L shape, and hold while breathing steadily.

Coach's tip: Press the chairs down hard and point your toes. Active shoulders and locked knees make the hold far more stable.

Easier: Hold a tuck with knees bent towards your chest, or keep one leg tucked. Harder: Hold for longer, or lift your legs slightly higher than horizontal.

6. Burpee to tuck jump

How to do it: From standing, squat down, put your hands on the floor and jump your feet back to a plank. Lower your chest to the floor, push up, jump your feet back to your hands, then explode upwards and pull your knees towards your chest. Land softly and go straight into the next rep.

Coach's tip: Keep the plank tight. When people get tired, the hips sag and the lower back takes the strain, so slow down before your form breaks.

Easier: Step back instead of jumping, and do a normal jump at the top. Harder: Time yourself and try to beat it each week.

Your 2-3 week plan

  • Week 1: 5 sets at the bottom of each rep range, using the easier versions where you need them. Note your surface heights, cushion stacks and hold times.
  • Week 2: Add one rep per set where you can, or lower the incline on one-arm push-ups and remove a cushion on handstand push-ups. Add 2-3 seconds to the L-sit.
  • Week 3: Aim for the top of each rep range and time your 20 burpee tuck jumps at the end of each session.

Keep your week simple: Monday, Wednesday and Friday for the workout, a brisk 30-45 minute walk on two or three other days and one full rest day. That covers the UK guideline of 150 minutes of moderate activity a week and strengthening work on at least 2 days.

Progress now comes in tiny steps. Read progressive overload explained to keep moving safely.

The elite standard

This is the finish line for the SYP bodyweight ladder. You have hit the elite standard when you can do all of these with clean form:

  • 5 pistol squats on each leg.
  • 3 one-arm push-ups on each arm, from the floor.
  • 5 wall handstand push-ups.
  • 5 full nordic curls.
  • A 20-second L-sit.
  • 20 burpee tuck jumps in under 2 minutes.

Most people will take more than three weeks to hit all six, and that is fine. Stay on Level 10 and repeat the 2-3 week plan, progressing one variable at a time. Once you pass, keep going: add a slow lowering phase, pause at the hardest point, or add a pull-up bar so you can work towards your first pull-up. For a structured path beyond the home ladder, the 0 to Elite course takes you further.

Common mistakes

  • Lifting the heel in the pistol squat. If your heel comes up, your ankle mobility or balance is the limit, so go back to the box pistol at a lower height.
  • Rushing to the floor on one-arm push-ups. The incline is not cheating. Lower it gradually and keep every rep clean.
  • Flaring the elbows in handstand push-ups. Wide elbows strain the shoulders. Keep them angled forward, roughly over your wrists.
  • Testing too often. Max attempts every session leave you stuck. Train in the rep ranges and test at the end of a block.
  • Skipping the 2-minute rest. Skill work needs a fresh body. Short rest means sloppy reps.

Frequently asked questions

How long does it take to do a pistol squat or one-arm push-up?

It varies a lot from person to person. Some people need weeks, others months, especially for the one-arm push-up. Keep progressing the easier versions and the skill will come.

Will this help me lose weight?

It builds strength and muscle, which helps your shape and how you feel. Weight loss itself mainly depends on a calorie deficit, meaning you take in fewer calories than you use. Use my free calorie calculator to get a sensible target.

Can I do this calisthenics progression if I'm over 40 or 50?

Yes, if you have built up through the earlier levels and your joints are happy. Take the full 2-minute rest, warm up properly and be patient with handstand work. For more on training as you get older, read how to build muscle after 40.

I'm scared of going upside down. Do I have to do handstand push-ups?

No. Pike push-ups with your feet raised on the sofa build the same pressing strength. Practise wall walks to get used to being upside down, and only move to the wall handstand push-up when you feel calm in that position.

Want a coach to take you further?

Reaching Level 10 means you know how to train. A coach spots what you cannot see and plans the next steps around your life. On the 12-Week Body Transformation, clients lose 6-16kg in 12 weeks (average, results vary) and build 1.2-3kg of lean muscle measured on InBody. If you live outside London, online coaching gives you the same plan and check-ins through the app.
