Desk-Job Back Pain? A Highgate Personal Trainer's Plan to Fix It

October 11, 2026

If you sit at a desk all day and your lower back aches by mid-afternoon, you're far from alone. A lot of my clients first get in touch after typing "back pain personal trainer Highgate" into Google, usually after months of stiffness that never quite goes away. This is the approach I take with desk workers whose backs feel sore and tight, from simple daily habits to the strength work that makes the biggest long-term difference.

One important point first: I'm a personal trainer, not a doctor or physiotherapist. What follows is for everyday stiffness and aches, not for diagnosing or treating an injury.

When to see a GP or physio first

Please get checked by your GP or a physiotherapist before starting any exercise plan if you have:

  • Sharp, worsening or unexplained pain.
  • Pain that came on after a fall or accident.
  • Pain, numbness or tingling travelling down your leg.
  • Any weakness, loss of control or changes in bladder or bowel function (seek urgent medical help for these).
  • Pain that keeps you awake at night or comes with feeling generally unwell.

If you've already been assessed and told to keep active, a sensible training plan can work alongside that advice. I'm always happy to follow guidance from your physio.

Why desk jobs and back aches so often go together

Sitting isn't dangerous on its own. The problem is sitting in one position for hours, day after day, with very little movement in between. Over time many desk workers notice:

  • Stiff hips from being bent at 90 degrees most of the day.
  • Glutes that rarely get used, so other areas pick up the slack.
  • A rounded upper back and shoulders from leaning towards a screen.
  • Very little general strength, so carrying shopping or a child feels harder than it should.

For more detail on set-up and posture at work, read my post on desk-job lower back pain and posture.

A 10-minute daily routine for desk workers

This is the short routine I give most office-based clients to do at home, ideally in the morning or straight after work. Move slowly and stay within a comfortable range. Nothing should cause sharp pain.

  1. Cat-cow: 8-10 slow reps on hands and knees to get the spine moving.
  2. Half-kneeling hip flexor stretch: 30-45 seconds each side, squeezing the glute of the back leg.
  3. Glute bridge: 2 sets of 12, pausing for a second at the top.
  4. Bird dog: 2 sets of 6 each side, keeping the hips level.
  5. Dead bug: 2 sets of 6 each side, with the lower back gently flat on the floor.
  6. Wall slides: 10 slow reps to open up the upper back and shoulders.

Move more during the working day

A routine helps, but what you do in the other 15 hours matters too. Some simple habits that work well for clients:

  • Stand up and move every 30-45 minutes, even just to refill your water.
  • Take phone calls standing or walking.
  • Walk part of your commute. Highgate is hilly, so a walk down Highgate Hill or through Waterlow Park is easy, low-impact movement.
  • Use the weekend for longer walks in Highgate Wood, Queen's Wood or on Hampstead Heath.

Strength is the long-term plan

Stretching can make your back feel better for a few hours. Getting stronger is what tends to make it more resilient. Once a client's everyday aches have settled, I gradually build in:

Hip hinge training

Learning to bend from the hips, starting with a dowel or light kettlebell, then progressing to Romanian deadlifts. Done well and built up slowly, this teaches your back and hips to share the load.

Rows and upper-back work

Pulling exercises balance out hours of leaning forward at a screen.

Loaded carries and core control

Farmer's carries and suitcase carries train your trunk to stay stable while you move, which is exactly what daily life asks of it. My post on back strengthening exercises has more ideas.

How a back pain personal trainer in Highgate can help

The value of working with a back pain personal trainer Highgate clients can reach easily is that every rep is watched and adjusted. If something doesn't feel right, we change the exercise there and then rather than pushing through. Many personal trainers in Highgate train clients in busy gyms. My studio is private and calm, which makes it easier to focus on technique.

The studio is about 2 minutes' walk from Archway station, one stop from Highgate on the Northern line, so it's easy to reach from N6. Early-morning sessions mean you can train before you sit down at your desk. If you'd like a personal trainer in Highgate's neighbourhood to build a plan around your back, start with a free assessment and a complimentary 30-minute session. You can check my personal training prices before you book.

Frequently asked questions

Should I rest my back completely when it aches?

For general stiffness, gentle movement usually feels better than complete rest. For sharp or worsening pain, see your GP or a physio before training.

Are deadlifts bad for your back?

Not when they're taught properly and built up gradually. For many people they become one of the most useful exercises, but they aren't the starting point for everyone.

How long before I feel a difference?

It varies from person to person. Many clients say their back feels less stiff once they move more regularly, but there's no fixed timeline, and pain that isn't improving should be checked by a professional.
