
Your First Week at the Gym, Day by Day

This is the final lesson of Level 0. You have your goal, your health check, your kit and your starting measurements. Now it is time to go. This plan keeps week one deliberately easy, because the aim is to build the habit, not to exhaust yourself.
## The goal of week one
Your only job this week is to turn up three times and leave each session feeling like you could have done more. That is it. Going too hard on day one is the most common beginner mistake. You end up so sore you skip day two, and the habit never forms.
Each session uses light weights and simple movements. You will learn each one properly in Level 1, starting with [how to warm up before lifting](https://syp-fitness.co.uk/post/how-to-warm-up-before-lifting).
## The week one session
Do this same session on all three gym days. Rest about 90 seconds between sets.
1. **Warm-up, 5-10 minutes:** easy cycling, rowing or brisk walking, then a few bodyweight squats and arm circles.
2. **Leg press or bodyweight box squat:** 2 sets of 10.
3. **Chest press machine or incline press-up:** 2 sets of 10.
4. **Seated cable row or machine row:** 2 sets of 10.
5. **Glute bridge on the floor:** 2 sets of 10.
6. **Dead bug or plank:** 2 sets, about 20 seconds or 6 slow reps per side.
7. **Cool-down:** 5 minutes of easy walking.
Choose weights that feel easy to moderate. You should finish each set feeling you had at least four more good reps in you. You will learn the formal way to judge this, called reps in reserve, in [lesson 25](https://syp-fitness.co.uk/post/rpe-and-reps-in-reserve).
## Day by day
### Day 1: Learn the space
Arrive a little early. Ask staff for a quick tour if it is offered, find the machines on your list and check how to adjust the seats. Then do the session. Write every weight and rep in your log.
### Day 2: Walk
No gym. Go for a 20-30 minute walk. Expect some stiffness in your legs, chest or back. That is normal muscle soreness, often called DOMS. Our guide to [muscle soreness after exercise](https://syp-fitness.co.uk/post/muscle-soreness-relief) explains what it is and how to ease it.
### Day 3: Session two
Repeat the session. Use the same weights, or go up a small step if day one felt very easy. Focus on smooth, controlled reps.
### Day 4: Rest
Rest, stretch gently if you like, and prepare your bag for tomorrow.
### Day 5: Session three
Same session again. Notice how much more familiar it feels already. Finding the machines, setting the seats and knowing what comes next will all take less thought than on day one.
### Day 6: Active day
A longer walk, a bike ride or a swim. Keep it easy and enjoyable.
### Day 7: Review
Look at your log. Did you turn up three times? Then week one was a success. Note what felt good, what felt confusing and any questions you have. Compare the weights you used on day 1 and day 5. Even small increases show your body is already adapting.
> **Stop and get help** if you feel chest pain, severe breathlessness, dizziness, or sharp pain in a joint during exercise. Stop the session and speak to your GP before you continue. Normal muscle soreness is a dull ache that eases within a few days; sharp or worsening pain is not. ## Frequently asked questions
### What should I do in my first week at the gym?
Train three times with a short, simple full-body session using light weights, walk on the days in between, and focus on building the habit rather than pushing hard.
### How long should my first gym session be?
Around 40-50 minutes including the warm-up and cool-down is plenty. Short sessions you finish feeling good are better than long ones that leave you exhausted.
### Is it normal to be sore after my first gym session?
Yes. A dull ache one or two days after new exercise is normal and usually fades within a few days. Sharp, sudden or worsening pain is different and should be checked.
