Home Workout for Women, No Equipment: 3-Day Strength Plan

October 29, 2026

A good home workout for women no equipment needed should build real strength, not just make you sweat. Too many plans aimed at women are endless cardio circuits and tiny ab moves. If you want a firmer shape, stronger glutes and toned arms, the answer is the same as for anyone: train your whole body with strength exercises and make them harder over time.

This guide gives you a 3-day-a-week, full-body plan you can do in your living room, with a focus on glutes and upper body. It also deals with the worry I hear most often from women starting out: "I do not want to get bulky."

Why strength training at home works for women

Strength training is the most effective way to change your shape. Cardio burns energy while you do it, but muscle is what gives you a lifted bum, defined shoulders and better posture.

  • Shape: muscle, not just fat loss, creates the toned look most women describe wanting.
  • Metabolism and fat loss: keeping muscle while you diet helps you lose fat rather than just weight.
  • Bones and joints: strength work is one of the best things you can do for long-term bone health, which matters more as you get older.
  • Everyday life: carrying shopping, lifting children and climbing the stairs at Archway tube all get easier.

The UK Chief Medical Officers recommend strength work on at least 2 days a week for all adults. Three short sessions at home cover that comfortably.

Will I get bulky? The honest answer

No, not by accident. Building large amounts of muscle takes years of heavy training, a calorie surplus and, for most women, a hormone profile that simply does not support rapid muscle growth. Bodyweight training at home will not make you bulky.

What usually happens in the first few months is this:

  1. You get noticeably stronger within 3-4 weeks.
  2. Your clothes fit differently, especially around the hips, waist and arms.
  3. If you are also eating in a small calorie deficit, you lose fat and look leaner, not bigger.

The "bulky" look people fear is normally muscle covered by body fat. Fix the food side and train for strength, and you get the lean, athletic look instead. For more on this, my guide to strength training for women over 40 goes into more detail.

The 3-day home workout for women, no equipment

Train on 3 non-consecutive days, for example Monday, Wednesday and Friday. Each session takes 30-35 minutes. Rest 60 seconds between sets.

Warm-up for every session (5 minutes)

  • 1 minute marching with arm swings
  • 10 bodyweight squats, 10 glute bridges, 10 cat-cows
  • 10 arm circles each way and 10 wall push-ups

Day 1: glutes and upper body

  • Squat to a chair: 3 sets of 12-15
  • Single-leg glute bridge: 3 sets of 10 each side, 2-second squeeze at the top
  • Incline push-ups with hands on a sofa or table: 3 sets of 8-12
  • Reverse snow angels lying face down: 3 sets of 12
  • Dead bug: 3 sets of 8 each side

Day 2: legs and core

  • Reverse lunges: 3 sets of 10 each leg
  • Side-lying leg raises: 3 sets of 15 each side
  • Single-leg Romanian deadlift, holding a wall for balance: 3 sets of 8 each side
  • Wall sit: 3 x 30-45 seconds
  • Side plank: 3 x 20-30 seconds each side

Day 3: full body

  • Split squats with a 3-second lowering: 3 sets of 8 each leg
  • Hip thrust with shoulders on the sofa: 3 sets of 12-15
  • Chair dips with bent knees: 3 sets of 8-10
  • Pike push-ups or shoulder taps: 3 sets of 8-10
  • Plank: 3 x 30 seconds

Glute exercises that work without weights

Glutes respond well to bodyweight work if you make each rep count. Three tips make a big difference:

  • Pause at the top. Hold every bridge and hip thrust for 2 seconds and squeeze.
  • Go single-leg. One-legged bridges and split squats double the load on each side without any equipment.
  • Slow the lowering. Taking 3 seconds on the way down on lunges and split squats adds a lot of difficulty.

When you want to go further with glute training, including loading options for later, see how to grow glutes.

Upper body: the part most women skip

Many women train legs and abs and leave the upper body out. That is a mistake. Strong shoulders and back improve posture, make your waist look smaller by comparison and make everyday lifting easier.

Push-ups are the key upper body move at home. Start with hands on a high surface such as a kitchen worktop, then lower the surface every couple of weeks: worktop, table, sofa, then floor on knees, then full push-ups. For your back, reverse snow angels and superman holds are the best no-equipment options.

How to progress week by week

Write down your reps every session. When you hit the top of the rep range on all 3 sets with good form, make it harder:

  • Week 1-2: learn the moves and hit the lower end of each rep range.
  • Week 3-4: reach the top of each range.
  • Week 5-6: move to a harder version (lower push-up surface, single-leg bridge to single-leg hip thrust) or add a 4th set.

Pair the training with enough protein at each meal and daily walking. My guide to protein for beginners makes the food side simple. When you are ready for a gym, my gym workout for beginner women is the natural next step.

Frequently asked questions

Can women build muscle at home without equipment?

Yes, especially in the first 6-12 months. Bodyweight moves like split squats, single-leg bridges and push-ups give plenty of challenge for beginners. The key is progression: harder versions, slower tempo and more reps over time. Eventually adding weights helps, but you can build noticeable strength and shape before you need them.

How many days a week should a woman work out at home?

Three strength sessions a week on non-consecutive days is a great target for most women. It gives each muscle group enough work and enough recovery. Add daily walking on top. If you can only manage two sessions, make them full body, which still meets the UK guidance for strength training.

Is it better for women to do cardio or strength training?

For changing your shape, strength training comes first. It builds the muscle that gives a toned look and supports fat loss. Cardio is great for heart health and fitness, so walking and some harder sessions are still worthwhile. The best plan for most women includes both, with strength as the priority.

How long until I see results from home workouts?

Most women feel stronger within 3-4 weeks. Visible changes to shape usually show up around 6-12 weeks if you train consistently and your nutrition supports your goal. Photos and measurements every 4 weeks are more useful than daily weighing, which goes up and down with water, hormones and food.

If you would like to train in person, I offer personal training for women in Archway in a private studio, so there is no busy gym floor to deal with.
