How much weight can you lose in 12 weeks? For most people, a realistic answer is somewhere around 6-12kg, depending on where you start and how consistent you are. Here's the maths behind that number, what can change it, and how to make the most of 12 weeks.

The realistic maths for 12 weeks

A sustainable rate of fat loss for most people is around 0.5-1kg a week. Over 12 weeks, that works out at roughly 6-12kg. People with more weight to lose often sit at the higher end, while people who are already fairly lean will usually lose less, and that's normal.

That rate comes from a moderate calorie deficit: eating a bit less than your body uses each day, consistently. Bigger deficits can make the scale move faster for a while, but they're harder to stick to, leave you hungry and tired, and tend to cost more muscle. Why the first weeks can look faster

Many people see a bigger drop in the first one or two weeks. A good part of that is water, not fat. When you eat fewer carbs and less salt, your body holds less water and stored carbohydrate, so the scale drops quickly.

After that, the rate usually settles down. This is where a lot of people get disheartened and quit, thinking the plan has stopped working. It hasn't. Steady progress from week three onwards is the real fat loss, and it's the part worth protecting.

It's also normal for progress to come in steps rather than a smooth line. You might see nothing for ten days, then a drop of a kilo in two days. Judge your progress on a weekly average, or better still on the trend over three or four weeks, rather than on any single weigh-in. Weigh yourself at the same time each morning, after the toilet and before eating, to keep things as consistent as possible.

How to lose weight in 12 weeks without obsessing over the scale

Your scale weight goes up and down day to day with water, food in your system, salt, sleep and hormones. It's useful over weeks, not days. To see what's really happening, track a few things together:

  • Body composition. An InBody scan estimates fat mass and muscle mass separately, so you can see fat lost and muscle kept.
  • Waist measurement. Measured at the same point each week, it often keeps moving when the scale stalls.
  • Progress photos. Same light, same spot, every two to four weeks.
  • Strength. If your lifts are going up while you're in a deficit, you're very likely keeping muscle.

If you're lifting weights, it's possible to lose fat and gain some muscle at the same time, which means the scale can understate how much your body has changed.

What a 12-week plan looks like

A good 12-week plan isn't the same workout and the same diet for three months. It works best in three phases of about four weeks each.

Weeks 1-4: foundations

Learn the main lifts with good technique, set your calorie and protein targets, build daily habits like steps and sleep, and take your starting measurements. The goal is consistency, not intensity.

Weeks 5-8: build

Training gets heavier and more challenging. Food is adjusted based on what the first month showed. This is often where clothes start fitting differently and strength climbs quickly.

Weeks 9-12: push and lock in

Training is at its hardest, food is fine-tuned, and the focus turns to habits you can keep after the 12 weeks end. Finishing with a plan for what comes next is what stops the weight coming back.

After week 12

Many people either carry on with another block of fat loss or move to eating at maintenance for a while to let their new weight settle. Both are fine. What matters is that you don't go straight back to old habits the day the programme ends.

What changes how much you lose

  • Your starting point. More weight to lose usually means faster early progress.
  • Consistency. Hitting your targets most days beats a perfect Monday and a lost weekend.
  • Protein and strength training. Both help you keep muscle, so more of what you lose is fat.
  • Daily movement. Steps add up to a meaningful part of your weekly calorie burn.
  • Sleep and stress. Poor sleep makes hunger harder to manage and training harder to recover from.
  • Alcohol and weekends. Two big days can undo much of a careful week.

Please note: if you have a medical condition, take medication that affects appetite or blood sugar, are pregnant, or have a history of disordered eating, speak to your GP before starting a weight loss plan. Safe loss for most people is about 0.5-1kg a week, and we never recommend going below around 1,200 calories a day.
