How to Lose Love Handles: An Honest 8-Week Plan That Works

October 29, 2026

If you are searching for how to lose love handles, here is the honest answer first: no side crunch, twist or oblique machine will burn the fat on the sides of your waist. Love handles shrink when your overall body fat comes down, and that comes from your eating, your daily movement and your training working together.

That does not mean you are powerless. Below I explain why love handles are often the last fat to go, the mistakes that keep people stuck, and an 8-week plan that combines fat loss with smart core training so your waist looks tighter as the fat comes off.

Why love handles are so stubborn

Love handles are subcutaneous fat sitting over the obliques and the top of the hips. Where your body stores fat first, and where it loses it last, is largely down to genetics, sex and age. Many men store fat on the lower back and sides. Many women store it on the hips and the back of the waistband area. After 30, a desk job and a few lighter years of training tend to make it more noticeable.

When you lose fat, your body draws from all of its stores, not just the one you are working. The areas that filled up first usually empty last. So the love handles often hang around while your face, arms and chest get leaner. That is normal, and it is the main reason people give up just before it starts to change.

The myth of spot reduction

Hundreds of side bends will strengthen your obliques, but the fat on top is fuelled by your total energy balance, not by the muscle underneath it. The same goes for sweat belts, vibrating plates and creams. Train your core because a strong trunk protects your back and improves your lifts, not because you expect it to melt your love handles.

Common mistakes that keep love handles in place

  • Too many ab circuits, not enough real training. Ten minutes of crunches burns very little. A full-body strength session burns more and builds muscle that helps you stay lean.
  • Weekend overeating. Five careful weekdays and two heavy weekends can cancel out the deficit completely.
  • Liquid calories. Beer, wine, cocktails, flat whites and juices add up quickly and rarely fill you up.
  • Low protein. Without enough protein you get hungrier and lose muscle as well as fat.
  • Judging by the scales only. Water and food weight swing day to day. Your waist and photos tell a clearer story.

How to lose love handles: the 8-week plan

This plan is built for someone working full-time, training 3 days a week. Follow it for 8 weeks, then reassess.

Step 1: Set a moderate deficit

Aim to lose around 0.5-1% of your body weight a week. For most people that means eating 300-500 calories below maintenance. Faster than that and you usually lose muscle, feel flat and rebound. My guide on how to set up a fat loss phase explains how to find your numbers.

Step 2: Hit your protein every day

Include a good protein source at each meal: eggs or Greek yoghurt at breakfast, chicken, fish, tofu or lean mince at lunch and dinner. Spread across the day it keeps you full and protects muscle. If you are new to it, read protein for beginners.

Step 3: Walk more than you think you need

Steps are a quiet engine for fat loss. Build to 8,000-10,000 a day with a walk before work, a lap at lunch and calls taken on foot. It adds up to more energy burned over a week than most gym sessions.

Step 4: Train full body three times a week

Each session takes 45-60 minutes and follows the same pattern:

  1. A squat or lunge: goblet squat or reverse lunge, 3 sets of 8-12.
  2. A hinge: Romanian deadlift or kettlebell swing, 3 sets of 8-12.
  3. A push: push-ups or dumbbell press, 3 sets of 8-12.
  4. A pull: dumbbell row or lat pulldown, 3 sets of 10-12.
  5. Core finisher: the three moves below.

Add a little weight or a rep or two each week. Getting stronger is what keeps your muscle while the fat comes off.

The best core exercises for the sides of your waist

These will not burn fat on the spot, but they build strong obliques that help you brace, lift and stand tall, so the waist looks tighter as you lean down.

Side plank

Hold 20-40 seconds per side, 2-3 rounds. Keep hips high and body in a straight line. The side plank is one of the safest ways to train the obliques for most people, including those with a cranky lower back.

Suitcase carry

Hold one heavy dumbbell or kettlebell at your side and walk 20-30 metres without leaning. Switch hands. The suitcase carry trains the sides of your trunk to resist bending, which is what they do in real life.

Cable woodchop

Rotate from high to low with a cable or band, 10-12 reps per side, moving through the hips rather than twisting the lower back. The cable woodchop builds rotational strength for sport and everyday lifting.

Want help with this? If you have been stuck with the same waistline for years, a structured plan with someone checking in every week often makes the difference. My 12-Week Body Transformation includes 1-to-1 training, a nutrition plan, weekly check-ins and InBody scans every 4 weeks so you can see fat coming down and muscle staying on. How to track progress on your love handles

Pick two or three measures and stick with them:

  • Waist measurement at belly button height, every 2 weeks, same time of day.
  • Photos from the front, side and back, same lighting, every 4 weeks.
  • Belt notch or trouser fit, which is often the first thing people notice.
  • Strength numbers, to check you are keeping muscle.

Expect the waist to change before the love handles look different in the mirror. Keep going. For a structured version of this with InBody tracking, see the 12-Week Body Transformation.

Frequently asked questions

Can you lose love handles in two weeks?

Not in a meaningful way. In two weeks you may lose some water and bloating, so your waist can look slightly smaller. Real fat loss from the sides of the waist usually takes 8-12 weeks or longer, depending on how much there is to lose. Steady progress you can keep is better than a quick drop that comes straight back.

Do side bends get rid of love handles?

No. Side bends train the oblique muscles, but they do not burn the fat sitting on top of them. You cannot choose where your body loses fat. To shrink love handles you need to lower your overall body fat through a calorie deficit, daily walking and full-body strength training. Core work is a useful extra, not the main tool.

Why are my love handles the last place to lose fat?

Your genetics, sex and hormones decide where fat is stored first and lost last. For many people the sides of the waist and lower back are the most stubborn areas. Your body is still losing fat elsewhere. If your waist measurement is falling and your strength is steady, the plan is working, so stay consistent.

Is cardio or weights better for love handles?

Both help, but neither works without a calorie deficit. Weights help you keep and build muscle, which makes you look leaner as fat comes off. Walking and other cardio add to the energy you burn each day. For most busy people, three strength sessions plus daily steps is the most effective and sustainable mix.
