Leg Day Workout for Beginners: A Simple 8-Week Gym Plan

October 29, 2026

A leg day workout for beginners should leave you feeling worked, not unable to walk down the stairs for four days. The legs hold your biggest muscles, so a little goes a long way in the first few months.

This is the gym-based leg session I use with people new to training. It covers squatting, hinging, single-leg work and the smaller muscles that keep knees and hips happy, with exact sets, reps, rest and an eight-week progression.

Why beginners should not copy advanced leg days

Online leg days often have eight exercises, drop sets and 100-rep finishers. That kind of session suits people with years of training behind them. For a beginner it usually means extreme soreness, sloppy reps when tired, and skipped sessions the following week.

Your aim in the first two months is simple: learn the main patterns, build a base of strength and recover well enough to train again within a few days. Four to six exercises, done properly, is plenty.

Warm-up: 8 minutes

  1. Bike or cross-trainer: 3 minutes, easy.
  2. Bodyweight squats to a box: 10 reps.
  3. Glute bridges: 12 reps.
  4. Walking lunges: 6 each leg.
  5. Ankle rocks against a wall: 10 each side.
  6. Two lighter warm-up sets of your first exercise: 8 reps, then 5 reps.

The leg day workout for beginners

Do these in order. Rest the stated time between sets. The whole session takes about 50 minutes including the warm-up.

1. Goblet squat

3 x 8-10, rest 90 seconds. Hold a dumbbell or kettlebell at your chest. It teaches you to stay upright and sit between your hips. See my goblet squat guide for set-up cues.

2. Dumbbell Romanian deadlift

3 x 10, rest 90 seconds. Soft knees, hips back, dumbbells close to your legs. Stop when you feel a strong hamstring stretch, usually around mid-shin. The Romanian deadlift is the best beginner move for the back of your legs.

3. Leg press

3 x 10-12, rest 90 seconds. Feet hip-width in the middle of the platform. Lower until your knees are around 90 degrees, without your lower back peeling off the seat. The leg press lets you load the legs safely while you learn to squat heavier.

4. Reverse lunge or split squat

2 x 8 each leg, rest 60 seconds. Bodyweight first, then add dumbbells. Single-leg work fixes left and right imbalances.

5. Seated or lying hamstring curl

2 x 12, rest 60 seconds. Slow on the way back, about 3 seconds.

6. Standing calf raise

2 x 15, rest 45 seconds. Pause at the top and stretch at the bottom.

Choose weights where you finish each set with two or three good reps left. You should feel the session the next day, but you should not dread the next one.

8-week progression plan

  • Weeks 1-2: sets and reps as above. Prioritise depth and control.
  • Weeks 3-4: once you hit the top of the rep range in all sets, add 2kg to dumbbells or 5-10kg on the leg press.
  • Weeks 5-6: add a third set to the lunges and hamstring curls.
  • Weeks 7-8: if your goblet squat is solid with a heavy dumbbell, start learning the barbell back squat with a coach, or try a box squat to control depth.

Train legs once a week as a dedicated session, or twice a week with a lighter second day if you follow a split routine. If you are completely new, my beginner gym workout plan shows how to fit leg day into a full week.

Dealing with soreness and knee worries

Muscle soreness for one to three days after your first few leg sessions is normal. A walk, gentle cycling and a good night of sleep help more than sitting still. Soreness should fade as your body gets used to the work.

Sharp pain, swelling, clicking with pain or anything that gets worse during the session is different. Stop that exercise. Many people with sore knees do well with box squats, leg press with a shorter range or split squats, but if pain continues, see your GP or a physiotherapist before pushing on.

Want help with this? If old knee, hip or back problems make you nervous about leg day, that is exactly what I work on in the studio. My injury-safe personal training starts with how you move today and builds from there. Book a free consultation and we can look at your squat together.

Frequently asked questions

How many exercises should a beginner do on leg day?

Four to six exercises is plenty. Start with a squat pattern and a hinge pattern, add one single-leg move, then one or two smaller exercises like hamstring curls or calf raises. That covers the front, back and sides of the legs without so much volume that you are too sore to train again that week.

How often should beginners train legs?

Once or twice a week works for most beginners. If you follow a full body plan three times a week, you are already training legs often and may not need a separate leg day. With a split routine, one hard leg day plus some squats or lunges in another session is a good balance between progress and recovery.

Should I squat with a barbell as a beginner?

Not necessarily straight away. The goblet squat and leg press build strength and confidence first. Once you can goblet squat a heavy dumbbell for 8-10 controlled reps, the barbell back squat is a natural next step. Learn it with light weight and, ideally, with a coach checking your depth and back position.

Why are my legs so sore after leg day?

Delayed onset muscle soreness is common after a new or harder leg session, especially from lunges and Romanian deadlifts. It usually peaks one to two days later and fades by day three or four. Gentle walking, enough protein and sleep help. If soreness lasts much longer, reduce your sets next time rather than stopping completely.
