The Hotel Gym Workout: Training While Travelling

**0 to Elite course · Lesson 84 of 100 · Level 4: Advanced** Business trips and holidays are where many advanced lifters lose momentum. The fix isn't to replicate your home programme exactly. It's to have a simple travel plan that keeps your muscles working and your habits intact until you're back. ## The travel mindset: maintain, don't max When you travel, your goal changes. You're not trying to set personal bests; you're trying to keep strength and muscle, keep your routine and come home ready to train hard. Research and coaching experience both suggest that a short spell of reduced training doesn't cost you much, as long as you keep some hard sets in each muscle group. A good rule: do roughly a third to a half of your usual volume, keep the effort high, and you'll lose little or nothing over a week or two. ## Plan before you pack * **Check the gym:** look at photos or ask the hotel what equipment they have. Most have dumbbells, a bench and a cardio machine; some have a cable machine. * **Pack light kit:** trainers, a resistance band and a skipping rope fit in any bag. * **Pick your days:** two or three full body sessions across a week away is plenty. Schedule them like meetings. * **Have a backup:** a bodyweight session for days when the gym is closed or busy. ## A hotel gym workout with dumbbells Hotel dumbbells often stop well short of what you lift at home. That's fine. You make light weights hard with more reps, slower lowering and techniques you learned in [lesson 69 on drop sets, rest-pause and myo-reps](https://syp-fitness.co.uk/post/drop-sets-rest-pause-myo-reps). Take most sets to about 1 to 2 reps in reserve (see [lesson 25 on RPE](https://syp-fitness.co.uk/post/rpe-and-reps-in-reserve)). 1. **Rear-foot elevated split squat:** 3 sets of 10 to 15 per leg, 3-second lowering. Back foot on the bench, front foot far enough forward that your knee tracks over your toes. 2. **Dumbbell Romanian deadlift:** 3 sets of 10 to 15. Push your hips back, keep the dumbbells close to your legs and stop when your hamstrings are fully stretched. 3. **Dumbbell bench or floor press:** 3 sets of 10 to 20. Add a 1-second pause at the bottom if the weights are light. 4. **One-arm dumbbell row:** 3 sets of 10 to 15 per side. Pull towards your hip and pause at the top. 5. **Seated dumbbell shoulder press:** 2 sets of 10 to 15. 6. **Finisher:** 2 rounds of a 40-second side plank each side and as many slow press-ups as you can with good form. Rest about 60 to 90 seconds. The whole session takes around 45 minutes. ## No gym at all? The room workout With a band and the floor, you can still train every major pattern: * Slow tempo split squats or step-ups on a sturdy chair. * Single-leg hip bridges. * Press-ups with feet raised, or slow press-ups with a pause at the bottom. * Band rows with the band anchored securely in a closed door, or band pull-aparts. * Dead bugs and side planks. Hotels, airports and client dinners are where travel goes wrong. * Build every meal around a protein source, then add vegetables or fruit. Breakfast buffets make this easy: eggs, yoghurt, fruit. * Carry simple snacks such as protein bars, nuts or fruit for travel days. * Walk where you can. Write a one-page travel plan: a dumbbell session and a no-equipment session you can do anywhere. 2. Pack a resistance band in your travel bag so it's always there. 3. Before your next trip, check the hotel gym and block two or three sessions in your calendar. 4. Plan one protein-based option for each meal on travel days. 5. When you get home, ease back in with a normal week at slightly lower weights before pushing hard again. ## Frequently asked questions ### What is a good hotel gym workout? A full body session of split squats, Romanian deadlifts, dumbbell presses, rows and core work, using higher reps and slow lowering to make light dumbbells challenging. ### Will I lose muscle if I don't train for a week? Very unlikely. A week or two of reduced or no training costs little, and two or three short, hard sessions while away is enough to maintain strength and muscle. ### How do I work out in a hotel room with no equipment?
