Your first month with a personal trainer sets the tone for everything after it. It's less about dramatic changes and more about learning the basics, building habits and getting honest data. Here's what to expect, week by week.
Most people know roughly what happens in a first session. Fewer know what the first month with a personal trainer should look like. That matters, because the first four weeks are where most people either build a habit that lasts or quietly drift away. Knowing what's normal helps you stay the course.
Week 1: assessment and learning
The first week is about getting to know you and teaching the foundations. Expect your trainer to:
- Talk through your goals, health history, injuries and daily routine.
- Take some starting measurements, such as body composition, photos or simple strength tests.
- Watch how you move in basic patterns like squatting, hinging, pushing and pulling.
- Teach you how to brace, breathe and control each exercise.

Weeks 2 and 3: building routine and habits
Once the basics are in place, the focus shifts to consistency. Sessions get a little more challenging, but the bigger work happens between them.
In the studio
Your trainer will start adding small amounts of weight or reps where your technique is solid. You'll repeat the same main exercises often enough to get good at them. Repetition is how you progress.
Outside the studio
- Food: working with a simple food plan, usually built around protein at each meal, rather than overhauling everything at once.
- Daily habits: steps, water, sleep and a regular bedtime. Small things done daily add up.
- Tracking: noting what you eat and how you feel, so your trainer has real information to work with.
By the end of week 3, you should notice that the exercises feel more familiar and you need fewer reminders on technique. That's a good sign. It means your trainer can start pushing the weights a little more confidently in the weeks ahead.
This is often the point where life gets in the way. A late meeting, a cold or a weekend away. Missing a day is normal. Missing a week without telling anyone is where things slide, so stay in contact with your coach.
Week 4: your first review
By the end of the month you should sit down with your trainer and look at what has changed. That review usually covers:
- Strength: how your main lifts have moved since week 1.
- Body composition: measurements or a scan compared with your starting point.
- Habits: which ones stuck and which need a different approach.
- Next steps: what changes in the programme for the following month.
Don't judge the month on the scale alone. Many people notice they're lifting noticeably more, sleeping better, or finding stairs and carrying shopping easier well before the mirror changes much. Those are real signs the plan is working, and they're worth writing down so you can see them.

What to expect physically in the first month
Soreness
Some muscle soreness a day or two after training is common at the start, especially in the legs and glutes. It usually eases as your body gets used to the work. Gentle movement, walking, sleep and enough protein help. Our guide to muscle soreness relief explains what helps and what doesn't.
Energy
Some people feel more tired for the first week or two, then notice better energy and sleep after that. If you've cut calories too, keep the deficit moderate so training and work don't suffer.
Scale noise
Your weight will move up and down from day to day because of water, salt, carbohydrates, hormones and digestion. New training can also cause your muscles to hold a little more water at first. Look at the weekly trend rather than any single weigh-in. A safe, sustainable rate of fat loss for most people is around 0.5-1kg a week.
Check with your GP before starting if you have a heart condition, high blood pressure, diabetes, are pregnant or have a recent injury. Stop and seek medical advice if you get chest pain, dizziness, unusual breathlessness, or sharp or worsening joint pain during or after training. Normal muscle soreness should ease within a few days.
