You can’t spot-reduce belly fat
Crunches, sit-ups and ab machines strengthen the muscles under the fat, but they don’t burn the fat sitting on top. Your body draws on fat stores from all over when you’re in a calorie deficit. The way to a smaller waist is to lose body fat overall, while keeping and building muscle.

The plan: how to lose belly fat over 40
1. Create a modest calorie deficit

2. Prioritise protein

3. Strength train 2-3 times a week
Squats, hinges, presses, rows and carries. This protects your muscle so the weight you lose is mostly fat.
4. Walk more

5. Protect your sleep
Aim for a consistent bedtime and wake time. Better sleep makes hunger and cravings easier to manage.
6. Be honest about alcohol
You don’t have to give it up completely, but cutting back often makes a noticeable difference to your waist, sleep and energy.
Common mistakes after 40
- Crash dieting. Very low calorie plans cost muscle, wreck energy and rarely last. Slow and steady keeps the fat off.
- Only doing cardio. Hours on the cross trainer without strength work often leaves you smaller but softer.
- Endless ab exercises. They strengthen your core, but they won’t burn the fat over it.
- Weekday perfection, weekend free-for-all. Two big weekend days can undo five careful ones. Aim for consistent, not perfect.
- Giving up too early. Belly fat often takes a few weeks to start shifting visibly. Judge progress over months, not days.
Best exercise to lose belly fat over 40: cardio or strength training?
There’s no single best exercise, but if you only have time for one type, prioritise strength training and keep your daily steps up. Strength work keeps your muscle and shape as you lose fat. Cardio adds to your calorie deficit and is great for your heart. The UK Chief Medical Officers’ guidelines recommend both: at least 150 minutes of moderate activity a week plus muscle-strengthening activities on at least two days. Track your waist, not just your weight
The scales can be misleading, especially if you’re building muscle at the same time. Measure your waist once a week, at the same time of day, around your belly button. A smaller waist is one of the clearest signs belly fat is going. The NHS also suggests a useful health check: aim to keep your waist measurement to less than half your height.
