Weight gain in your 30s is one of the most common things people tell us about at their first consultation. Usually it isn’t one big cause. It’s a handful of small life changes stacking up. Here’s why it happens, what’s normal, when to check with your GP, and what actually helps.
Lots of people notice it around the same time. Your clothes feel tighter, the photos look different, and you’re not quite sure when it started. Weight gain in your 30s is very common, and getting fat at 30 is rarely about willpower. It’s usually your routine that has changed, not you.
Why weight gain in your 30s is so common
Your 30s tend to bring more responsibility and less spare time. Each of these on its own is small. Together they can add a few kilos a year without you noticing:
- Career. More hours, more meetings, more sitting. Lunch at the desk and snacks to get through the afternoon.
- Kids. Less time for yourself, broken sleep, eating the leftovers off small plates and no clear slot for the gym.
- Less daily activity. Many people walked, played sport or went out more in their 20s. Now the car, the commute and the sofa take over. Lower daily movement burns fewer calories than you’d think.
- Alcohol. After-work drinks, wine at home to unwind, weekend social plans. Drinks carry a lot of calories and tend to make the next day’s food choices worse.
- Sleep. Short or poor sleep tends to raise hunger and cravings and makes it harder to train well.
- Stress. Stress often shows up as comfort eating, skipped workouts and less sleep.
- Gradual muscle loss. If you don’t do any strength training, you slowly lose muscle as you age. Muscle helps your body use energy and keeps you strong, so losing it makes weight gain easier.

Is gaining weight in your 30s normal?
Gradual weight gain in your 30s is common, but that doesn’t mean it’s something you have to accept. A slow creep of a few kilos over a few years, alongside a busier, more sedentary life, is usually explained by the habits above. The good news is that habits can be changed.
What’s worth looking at more closely is weight gain that doesn’t match what’s going on in your life.
See your GP if you’ve gained weight quickly without any obvious change in eating or activity, if you notice swelling in your legs, ankles or tummy, or if the weight gain comes with other symptoms such as constant tiredness, feeling cold, changes to your periods, low mood, breathlessness or a change in how often you need the toilet. Some medications can also affect weight, so mention anything you’re taking. A personal trainer can’t diagnose these things, and they’re worth ruling out first.
What to do about it
You don’t need a dramatic overhaul. You need a few basics done consistently.
1. Know your calories
Weight loss still comes down to eating a little less energy than you use. A moderate calorie deficit is enough. Our free calorie calculator gives you a sensible starting point. Aim to lose around 0.5 to 1kg a week, not more.
2. Eat more protein

3. Start strength training
Two or three sessions a week of lifting weights helps reverse the slow muscle loss that makes weight gain easier. It also makes you look and feel more toned as fat comes off.
4. Walk more

5. Protect your sleep and watch the drinks
Aim for a regular bedtime and seven or more hours where you can. Pick a few alcohol-free nights a week. Both make the food side much easier.
A simple week for a busy 30-something
- Two or three strength sessions of 45 to 60 minutes.
- A daily walk, even 20 to 30 minutes at lunch.
- Protein at every meal and a planned evening snack rather than grazing.
- Three or four drink-free nights.
- A fixed bedtime on weeknights.
