What Is NEAT? The Calories You Burn Without Exercise

**0 to Elite course · Lesson 31 of 100 · Level 2: Beginner Training & Nutrition** Most beginners think the gym is where the calories get burned. In reality, the hours you spend outside the gym matter far more for your energy use. This lesson explains NEAT, why it quietly drops when you diet, and how to keep it high without extra workouts. ## What is NEAT? NEAT stands for **non-exercise activity thermogenesis**. That is a long way of saying "the calories you burn moving around when you are not exercising". Walking to the station, climbing stairs, carrying shopping, cleaning, cooking, standing at a desk, even fidgeting: all of it is NEAT. In [lesson 6](https://syp-fitness.co.uk/post/how-muscle-growth-and-fat-loss-work) you learned that fat loss comes down to energy in versus energy out. NEAT is one of the biggest and most flexible parts of the "energy out" side, and most people never think about it. ## Where your daily calories go Your body burns energy in four main ways each day: * **Basal metabolic rate (BMR):** the energy needed to keep you alive at rest, such as breathing, circulation and keeping warm. This is the largest part. * **The thermic effect of food:** the energy used to digest what you eat. It is fairly small. * **Exercise:** your planned training sessions. * **NEAT:** everything else you do on your feet. Here is the surprise. For most people, three strength sessions a week burn far less energy over the week than their everyday movement does. Two people of the same size can differ by hundreds of calories a day simply because one has an active job and the other sits all day. Your workouts build muscle and fitness. Your NEAT does a lot of the heavy lifting on calories. ## Why NEAT drops when you diet When you eat less to lose fat, your body tends to save energy without telling you. You take the lift instead of the stairs, sit down more, pace less and feel less like going out. None of this is a conscious choice. It is a normal response to eating less. This is one reason fat loss can slow down even when you are "doing everything right". You have not broken your metabolism. You are simply moving less. The good news is that NEAT is the part of your energy use you can most easily control, so you can push back against it on purpose. It also explains why intense workouts sometimes do not help as much as people expect. If a hard session leaves you so tired that you spend the rest of the day on the sofa, you can lose a chunk of what you burned in the gym. ## Simple ways to raise your NEAT You do not need extra sessions. You need more movement woven into a normal day: 1. **Track your steps.** A phone or watch is fine. Find your current daily average first, then build up gradually. Our full guide on [how many steps a day to lose weight](https://syp-fitness.co.uk/post/how-many-steps-a-day-to-lose-weight) covers targets in detail. 2. **Walk part of your commute.** Get off a stop early or walk to a further station. 3. **Take the stairs** whenever there is a choice. 4. **Break up sitting.** Stand or walk for a few minutes every hour. Walking phone calls are an easy win. If you work at a desk, our guide to [fixing a sedentary lifestyle](https://syp-fitness.co.uk/post/sedentary-lifestyle-how-to-fix-it) has more ideas. 5. **Do active chores.** Gardening, cleaning and carrying shopping all count. Raise your steps slowly, by a modest amount each week, rather than jumping straight to a huge number. Sudden big jumps tend to bring sore feet and a habit that does not last. ## NEAT and your training plan NEAT does not replace strength training. Lifting is what builds and keeps muscle, as you saw in [your 3-day full body plan](https://syp-fitness.co.uk/post/full-body-workout-3-days-a-week). Think of it this way: training shapes your body, and NEAT plus food decide how much fat you carry. In [lesson 30 on cardio](https://syp-fitness.co.uk/post/cardio-for-beginners) you learned about planned cardio. NEAT is the unplanned version, and for many people it matters even more. > **Safety:** if walking more causes pain in your feet, knees, hips or back, or you get chest pain, unusual breathlessness or dizziness when active, stop and see your GP or a physio before building up further. ## Your action steps 1. Record your daily steps for seven days without changing anything. Work out your average. 2. Next week, aim for your average plus a small, comfortable increase each day. 3. Pick one daily habit to add movement: stairs, a walk after lunch or getting off a stop early. 4. Set a reminder to stand up and move for a few minutes every hour you are sitting. 5. Note your energy levels on training days. If hard sessions wipe out the rest of your day, plan a short walk for the evening anyway. ## Frequently asked questions ### What does NEAT stand for in fitness? NEAT stands for non-exercise activity thermogenesis. It means the calories you burn through everyday movement such as walking, standing, chores and fidgeting, rather than planned exercise. ### Is NEAT more important than exercise for fat loss? For calorie burn, everyday movement usually adds up to more than a few gym sessions a week. But strength training is still essential because it builds and protects muscle, so you want both. ### How can I increase NEAT if I work at a desk? Track your steps, walk part of your commute, take the stairs, take calls on your feet and stand up to move for a few minutes every hour. Small habits add up over a week. ## Keep going Previous: [Lesson 30: Cardio for Beginners: How to Start and Build Your Fitness](https://syp-fitness.co.uk/post/cardio-for-beginners) Next: [Lesson 32: Calories Explained Simply: The Beginner's Guide](https://syp-fitness.co.uk/post/calories-explained) Lost your place?
