15 Minute Home Workout: 3 Timed Sessions for Busy Days

October 29, 2026

A 15 minute home workout is what I give clients for the days when work, kids or a late train wipe out their usual session. Fifteen minutes will not replace a full hour of training, but done properly it keeps your strength ticking over, gets your heart rate up and stops one missed day turning into a missed fortnight.

Below are three sessions timed to the minute: a full body session, a lower body session and an upper body and core session. No equipment, no jumping required, and you can do them in a living room or bedroom. Pick the one that fits your week and set a timer on your phone.

Why 15 minutes is enough on a busy day

Most of the people I train in Archway are busy professionals over 30. The problem is rarely knowledge. It is that the plan they have needs an hour, and on a bad week they do not have an hour, so they do nothing. A short session solves that.

  • Consistency beats perfection. Three 15-minute sessions in a hard week are far better than zero.
  • Density does the work. Short rests and controlled reps mean every minute counts.
  • It protects the habit. You stay someone who trains, which makes next week easier.

The UK Chief Medical Officers recommend at least 150 minutes of moderate activity a week plus strength work on at least 2 days. Two or three of these sessions cover the strength part on a week when nothing else fits.

How to use these timed sessions

Each workout follows the same simple format so you do not waste time thinking.

  1. Minutes 0-2: warm-up. Easy, continuous movement to raise your temperature.
  2. Minutes 2-13: the main block. Work for 40 seconds, rest for 20 seconds, moving through the exercises in order.
  3. Minutes 13-15: finisher and cool-down. One hard minute, then one minute of slow breathing and stretching.

Choose a version of each exercise you can do with good form for the full 40 seconds. If you are new to bodyweight training, start with the home workout for beginners (level 1) and come back to these once that feels easy.

Session 1: 15 minute full body home workout

Use this when you can only train once or twice in the week and want to hit everything.

Warm-up (minutes 0-2)

  • 0:00-1:00: march on the spot, swinging your arms
  • 1:00-2:00: 10 slow bodyweight squats and 10 arm circles each way

Main block (minutes 2-13), 40 seconds on, 20 seconds off

  • 2:00: bodyweight squats
  • 3:00: push-ups (on knees or hands on a sofa if needed)
  • 4:00: reverse lunges, alternating legs
  • 5:00: glute bridges
  • 6:00: plank
  • 7:00-13:00: repeat minutes 2-7 once more, then one extra minute of squats

Finisher and cool-down (minutes 13-15)

  • 13:00-14:00: fast squats to a chair, as many good reps as you can
  • 14:00-15:00: slow breathing, hamstring and hip flexor stretch

Session 2: lower body in 15 minutes

Legs are your biggest muscles, so this one feels the hardest. Good for a day you have been sitting at a desk.

Warm-up (minutes 0-2)

  • 0:00-1:00: leg swings front to back, 10 each side, then side to side
  • 1:00-2:00: 10 hip hinges and 10 slow half squats

Main block (minutes 2-13), 40 seconds on, 20 seconds off

  • 2:00: split squats, left leg forward
  • 3:00: split squats, right leg forward
  • 4:00: glute bridges with a 2-second squeeze at the top
  • 5:00: wall sit
  • 6:00: calf raises on a step
  • 7:00: side-lying leg raises, 20 seconds each side
  • 8:00-13:00: repeat minutes 2-7 once more

Finisher and cool-down (minutes 13-15)

  • 13:00-14:00: slow tempo squats, 3 seconds down, 1 second up
  • 14:00-15:00: quad stretch and a deep squat hold holding a door frame

Session 3: upper body and core in 15 minutes

Without equipment, the upper body is the hardest area to load, so slow tempo and good positions matter more here.

Warm-up (minutes 0-2)

  • 0:00-1:00: arm circles, shoulder rolls and cat-cow on all fours
  • 1:00-2:00: 10 wall push-ups and 10 wall slides

Main block (minutes 2-13), 40 seconds on, 20 seconds off

  • 2:00: push-ups, 2 seconds down
  • 3:00: superman holds lying face down
  • 4:00: chair dips with bent knees
  • 5:00: dead bugs
  • 6:00: shoulder taps in a high plank
  • 7:00: side plank, 20 seconds each side
  • 8:00-13:00: repeat minutes 2-7 once more

Finisher and cool-down (minutes 13-15)

  • 13:00-14:00: plank hold, breaking into 20-second chunks if you need to
  • 14:00-15:00: chest stretch in a doorway and child's pose

How to make a 15 minute home workout harder over time

If the session feels the same after a month, it has stopped doing much. Change one thing at a time:

  • Harder versions: knee push-ups to full push-ups, split squats to rear-foot elevated split squats.
  • Slower tempo: 3-4 seconds on the lowering part of each rep.
  • More reps in the same 40 seconds, keeping form tidy.
  • Less rest: move to 45 seconds on, 15 seconds off.

When you outgrow these, my home workouts from level 1 to 10 give you a clear next step, and the longer home workout with no equipment is the one to use when you have 30-40 minutes.

A sample busy week

  • Monday: Session 1
  • Wednesday: Session 2
  • Friday: Session 3
  • Every day: a 20-30 minute walk if you can fit it in

Frequently asked questions

Is a 15 minute workout enough to lose weight?

It helps, but weight loss mostly comes from your food and daily movement. A 15 minute session done three times a week builds and keeps muscle, which supports fat loss. Pair it with a sensible calorie intake, enough protein and daily walking, and you will see far more change than from training alone.

Can I do a 15 minute home workout every day?

You can, as long as you rotate the sessions so the same muscles are not worked hard two days in a row. Full body, then lower, then upper and core works well. Keep at least one easier day a week, and if you feel run down or sore, swap a session for a walk.

Should I do cardio or strength in 15 minutes?

Do strength. The interval format above already raises your heart rate, so you get some cardio effect while building muscle. Walking covers the rest of your cardio needs. If you only have 15 minutes, putting it into strength gives you the better return over the long term.

Do I need to warm up for a short workout?

Yes, but it only needs 2 minutes. Easy marching, a few slow squats and arm circles raise your body temperature and prepare your joints. Skipping it to save time is how people pull something. The warm-up is built into each session above, so the full thing still fits in 15 minutes.

If you would rather have someone plan and coach this with you, I am a personal trainer in Archway working with busy professionals, and I also coach online if you live outside London.
